If you have SKY Essentials rather than SKY Signature then you can only download form the Free to Air channels (that you can watch).
Some channel content, however is OK to watch in HD but not download in HD (i.e. only download in SD) - in which case the easist solution is to change your download preference to SD
Main Menu -> Settings -> Setup -> Preferences
(Please note this setting can only be set on the Main box)

Hi I have just done that and it's still saying upgrade 😌 its things on gold I'm trying to watch through catch up.

So can I check what 'Base' package you have - SKY Essentials, SKY Signature, or even older SKY Entertainment (or even SKY Variety)

If your base package is the old SKY entertainment package then this does not include what is known as Box Sets which was a separate Add on and I don't think can now be added.
Box Set Content is included (in SD) as standard as part of the current base pacakge of SKy Signature which is why you are likely to get the prompt to upgrade
BTW you may find switching to SKY Signature might reduce your cost compared to your old package (although it might not) & it would mean starting a new 18 Month minimum contract
